Energize your Eating Pattern!


Pat yourself on the back! You have successfully completed the first week of the nutrition challenge!! Although you have finished the first week, drinking 9-13 cups of water per day is still an important habit to keep. This is why your Challenge Tracker builds as the weeks continue. Keep it up! Now, on to the food :)

First HOW, then WHEN, then WHAT!

HOW:
Before I even start talking about WHAT is on your plate, I need to address the HOW. Current research has shown that how you eat plays a big role in optimal health and weight. Being mindful and intuitive is at the core of how you eat. So what is mindful eating exactly? It is all about listening to your body’s hunger, fullness and satiety cues. But in order to do that you need to slow down and become aware of HOW you eat.

So the first big question you should ask yourself is “HOW AM I EATING?”
  • Are you a fast eater?
  • Do you watch TV or read while you eat?
  • Are you eating standing up?
  • In the car?
  • While walking?
  • Do you sit while you eat?
  • Do you eat alone, or with others?
  • Do you eat when you are sad, happy, bored, or anxious?
  • Do you chew your food?
  • Do you continue to eat when you are already full?
  • Do you eat only when you are hungry?
  • Do you like the foods you eat?
  • Do you skip meals?
  • Do you taste every bite you eat?
  • What are you thinking when you eat?

There are so many more questions that can be asked when trying to determine HOW someone is eating, but generally the above are a great starting place. In today’s day and age, it is quite common that we are eating on the go, eating very fast, eating when we are anxious or sad, skipping meals and replacing them with coffee, and are constantly thinking about the next “thing” that needs to get done. All of this is does NOT contribute mindful and intuitive eating. Nor does it help with eating in moderation. We are moving too fast to listen to our bodies!


Being mindful about eating allows for enhanced digestion, reduced stress, enhanced energy, and overall better body image. Implementing mindful eating strategies will increase your wellbeing without even changing the foods you eat. By simply slowing down and being present, you will eat less, feel better, and have more energy. So it is the FIRST step to ENERGIZING your eating pattern.

Mindful Eating Tips Include:
  • Slow down when eating!
    • Avoid eating on the go, in the car, or standing up. Sit down for each meal. 
  • Chew more slowly, breathe, and enjoy the flavors of your food.
    • A good tip is to take 5 deep breaths before each meal to simulate your “rest and digest” nervous system.
  • Eat away from the TV or computer!
    • Focus on the food in front of you and listen to your hunger and satiety cues.
  • Choose foods that are pleasing as well as nourishing!
    • For example, just because kale is a nutrient rich food doesn't mean all you should eat is kale. If you don’t like kale, and prefer mixed greens, great! Eat what you like!
  • Assess your hunger.
    • Eat until you are satisfied, not “stuffed”.
    • Are you really hungry, or are you bored, sad, or tired?
    • What are some activities that will give you energy and fill the void besides food?
      • Perhaps listen to your favorite music, go for a walk, read a book, call a friend or family member.
WHEN:
Timing of meals throughout the day is very important to balance blood sugar levels and enhance energy. For example, everyone knows that breakfast is the most important meal of the day. But why? As the first meal of the day, breakfast breaks our nightly fast, regenerates the energy stores that have been utilized during the night, revs up our metabolism, and refuels our brains. It has been shown that individuals who do not skip breakfast have improved problem solving skills and heightened attention and focus, compared to those that do. Secondly, a balanced breakfast helps stabilize high levels of our stress hormone cortisol which is at its highest early in the morning. This is very important because sustained high levels of cortisol are not desired, as they break down lean muscle and fat, and stimulate appetite. Skipping breakfast has therefore been linked to an increased appetite, with an increased risk for weight gain, as well as for diabetes and heart disease. Did you know that Sumo wrestlers use skipping breakfast to their advantage to help them gain weight? 

KEY POINT: EAT BREAKFAST!
Tip: Think outside the box, breakfast can even be last night's dinner!

Also, timing of other meals and snacks is important to balance blood sugar and cortisol levels throughout the day. In controlled feeding settings, it has been shown that at least 3 meals per day improve energy and support optimal weight. Going long periods without eating stimulates the production of our stress hormone cortisol, and therefore the continued break down of lean muscle and fat to produce energy (glucose). This constant rise of cortisol can then lead to detrimental whole-body effects. This is especially important with breakfast. Eating breakfast within an hour of rising can help jump start your day!

A Few Whole-Body Outcomes of Too Much Cortisol Are: 
  • Blood sugar imbalance
  • Weight Gain
  • Suppressed immune system
  • Inhibits the “Rest and Digest” nervous system which can lead to digestive problems

KEY POINT: EAT 3 MEALS PER DAY
Tip: If you are feeling hungry between meals choose a balanced snack to keep you energized.

WHAT:
The three macronutrients, carbohydrates, fats, and proteins are all required to fuel the body properly. However, too much of one, or too little of the other, will cause an imbalance within the body. Therefore, eating a balanced plate at each meal (including breakfast) is vital for sustained energy and optimal health. By simply building a balanced plate you can reduce hunger cravings later in the day, support weight loss or weight maintenance, sustain energy, and balance your blood sugar—especially when eating breakfast! Also by eating a balanced plate, you naturally eat more WHOLE FOODS. Focus on eating/buying foods that are not packaged, and if they are they should only have whole food ingredients that you can read and identify! See the comparison of two examples below:

YES! Example: Mary’s Gone Crackers Original—Ingredient list: organic whole grain brown rice, organic whole grain quinoa, organic brown flax seeds, organic brown sesame seeds, filtered water, sea salt, organic wheat-free tamari.

NO! Example: Ritz Whole Wheat CrackersIngredient list: unbleached enriched flour, whole grain wheat flour, soybean oil, sugar, partially hydrogenated cottonseed oil, leavening, salt, high fructose corn syrup, soy lecithin

In the first example all ingredients are whole foods, except for a little bit of organic wheat-free tamari. Although tamari is not a "whole food", in and of itself is still a quality food item. However, in the second example, the Ritz whole wheat crackers have a ton of added ingredients that are no longer whole, nor do they resemble food.

What does a BALANCED PLATE look like?



Fill half your plate with non-starchy vegetables, cooked or raw.
  • Lettuces, kale, collards, peppers, tomatoes, cucumbers, onions, zucchini, broccoli, asparagus, mushrooms, green beans, snow peas, sugar snap peas, carrots, cauliflower, sprouts, cabbage, brussel sprouts, eggplant, celery, beets, artichokes, radishes, etc.
    Fill ¼ of your plate with lean protein.
    • Eggs, chicken, fish, pork, beef, lamb, shellfish, etc
    • Tofu, tempeh, edamame, beans, lentils, hummus, etc
    • Plain yogurt (Greek or European), kefir, cottage cheese
      Fill ¼ of your plate with whole grains, beans/legumes, or starchy vegetables or fruit.
      • Quinoa, buckwheat, brown rice, whole-wheat pasta, teff, amaranth, barley, oats, cornmeal, etc.
      • Black beans, kidney beans, garbanzo beans, split peas, lentils, etc.
      • Sweet potatoes, potatoes, winter squash, sweet corn, plantain, etc.
      • Apples, bananas, citrus, berries, pears, melons, pineapple, papaya, etc.
        Use whole food fats, healthy oils, and cheeses in moderation as you choose.
        • Avocados, nuts, seeds, etc
        • Extra virgin olive oil, unrefined coconut oil, ghee, flax oil, etc
        • Feta, goat, mozzarella, parmesan, blue cheese, brie, etc
          Note: If you are an endurance athlete (high intensity training athlete) you may need to increase your proportion of starchy vegetables, whole grains, and/or beans and legumes.

          Breakfast Example: Veggie scramble 
          • Non-starchy vegetables: kale, mushrooms, onions, tomatoes
          • Lean protein: 2 eggs
          • Starch: 2 sprouted corn tortillas
          • Extras: ¼ sliced avocado

          Lunch Example: Mason Jar Salad 
          • Non-starchy Vegetables: mixed greens, cucumbers, cherry tomatoes
          • Lean Protein: shredded chicken
          • Starch: garbanzo beans
          • Extras: feta and vinaigrette

          What does a BALANCED SNACK look like?

          Building a balanced snack may already be an intuitive habit you have formed. Yet none-the-less, it is just a vital as building a balanced plate. Although eating an apple is a healthy snack choice, it is best to add some protein or fat along with it. The protein and fat will help gradually release the natural sugars from the apple into your blood stream, keeping you energized and fuller longer. Therefore, with every snack try to combine the following:
          • Pick a carbohydrate (C) rich food, preferably a whole grain, fresh fruit, or veggies
          • Add a protein (P) and/or a fat (F)

          Snack Examples:
          • 1/2 apple (C) with a T of peanut butter or 14 almonds (P+F)
          • 1 tamari/seaweed brown rice cake (C) with 1/3 avocado (F) and gomasio 
          • Banana (C) and a hard-boiled egg (P+F)
          • 1 cup veggies (C) and 1/4 cup hummus (P+F)
          • 1/2 cup cottage cheese (P) mixed 1 T ground flaxseed (F) and fruit (C)
          • Black bean chips (1oz) (C) and 1/4 cup guacamole (F)

          Alright so here is your 2nd Challenge!!!

          Weekly Recipe Inspiration:



          Spiced Chickpea, Carrot, and Tomato Soup

          This hearty soup is a delicious balanced meal if served alongside a salad. It packs quite a bit of protein and fiber, due to the bone broth and the chickpeas. Make sure to get the bone broth, not the chicken stock, as these are two different products. This soup can easily be made vegan by swapping the ghee for olive oil and using a vegetable broth instead of the bone broth. Just make sure to add in some extra plant protein (sautéed tempeh or tofu with a salad) because the protein content will go down if you do not use the bone broth. 

          Serves 4-6

          INGREDIENTS
          2 tablespoons ghee or butter
          1 medium yellow onion, diced
          4 cloves garlic, minced
          4 large carrots, halved and thinly sliced
          2-3 fresh sprigs of thyme
          1-28 oz can of pureed tomatoes (I used San Marzano)
          1 quart organic chicken bone broth, unsalted (I used Pacific)
          ½ tablespoon + ¼ teaspoon Himalayan sea salt
          2-15 oz cans chickpeas, rinsed and drained
          ½ teaspoon chipotle powder (harissa would be good too!)
          1/3 cup fresh basil, chopped
          Garnish: freshly grated parmesan cheese and additional basil

          DIRECTIONS

          Heat a large soup pot over medium heat. Add the ghee, onion, and garlic. Stir and sauté until soft. Add the carrots and thyme, and continue to sauté for about 5 minutes. Add the pureed tomatoes, bone broth, and sea salt. Bring to a simmer and cook 10 minutes.

          Remove the soup from the heat, and just slightly puree the soup with an immersion blender. Just make sure not to over puree the soup. Leave some chunks for added texture.

          Return the soup back to the heat. Smash 1 cup of the chickpeas with the back of a fork until mushy. Add smashed and whole chickpeas to the soup, and stir in the chipotle powder. Toss in the basil and allow to simmer about 10 more minutes.

          Top each bowl with freshly grated parmesan cheese and additional basil. Serve with a side green salad of your choice for a balanced meal. For example the Garlic Caper Winter Harvest Salad would be delicious!

          Note: If you want you can add in organic lean ground meat of your choice to make it even heartier. I would sauté the ground meat along with the onions and garlic.

          Stay Hydrated!



          First I want to welcome everyone (friends, family, and kind strangers) that has decided to party-take in this wonderful 6-week nutrition challenge! REfreshME! is designed to fit every diet preference, whether omnivore, vegan, or vegetarian-so make this program fit you! The next 6 weeks will be an exciting adventure together filled with a ton of information and healthy tips and tricks to take with you forever.           First comes water, then comes food!

          Water is often overlooked in our busy lives because is not as glamorous or as “trendy” as the newest superfood that has recently hit the market shelves. Water is however absolutely VITAL for life! It simple molecular structure, H2O, serves many essential and critical functions within our bodies. Water itself can be the sole limiting nutrient towards optimal health and weight! That is why we must first start with water, and then comes the food. 

          Some of the functions we need water for:
          • Elimination of toxins and waste
          • Brain Function
          •  Body temperature regulation
          •  Cell and tissue structure
          • Optimal digestion and absorption
          • Joint lubrication

          In order to do all the above functions, we need to be in water balance, meaning our water INPUTS need to balance out our water OUTPUTS, which is directly influenced by the foods we eat, what we drink, our exercise intensity, our age, breathing, surrounding temperatures, and more. Although most people are out of water balance because they are drinking too little water, one can also drink too much water and become hyperhydrated, aka “water intoxication”.

          However, like I just said, most people are drinking too little water. Did you know that when you are “thirsty”, you are already slightly dehydrated! This thirst sensation is triggered when you have already lost 1%-2% of your bodily fluids. In this range brain function, mood, and physical performance may already start to decline. Mild dehydration can cause poor concentration, decreased short-term memory, as well as heightened moodiness or anxiety.

          Yet it is true that on average Americans drink only about 4 cups of water per day, which is less than half of what is recommended by the Institute of Medicine. Currently the IOM recommends 9 to 13 cups of fluid intake for women and men respectively. Choosing filtered water is your best choice, because it contains less chemicals and toxins than does regular tap water. To see what chemicals are in your water visit the EWG Tap Water Database. Getting a Brita filter can be your first cheap and easy step towards quality drinking water. 

          What increases fluid needs above IOM recommendations?
          • High fiber diet
          • High intensity workouts
          • High altitudes
          • Alcohol
          Despite popular myths a cup or two of coffee will not impact fluid loss over a day’s time.

            How to remember:
            Although water is so wonderful, I know it can be hard to remember to drink it throughout your day.
            Most importantly you have to make yourself reminders in order to make it a habit. Put an alarm on your phone or carry your water bottle with you to work. If you see it you will drink it! I love my Ball mason jar with a straw top. It's perfect to have around the home or at the office.


            How to make water tasty: 
            Water only comes as pure simple water. Some people love it, some need to add a little pizzazz to keep the water flowing. Below you will find some tips and tricks to help boost your water intake.

            • EAT MORE FRUITS AND VEGETABLES (they are 74-96% water!)
              •  Fruits high in water (>90%): watermelon, grapefruit, strawberries, cantaloupe
              • Vegetables high in water (>95%): radish, lettuce, zucchini, cucumber
            •  DRINK MORE TEA!
              • Herbal: peppermint, echinacea, chamomile, ginger, rooibos, etc.
              • Other: green, white, oolong, black, chai, yerba mate, etc.
            • UPON WAKING DRINK A GLASS OF LEMON WATER!
              • I do this EVERY morning! This routine not only helps rehydrate the body after a long nights sleep, it also stimulates digestion.

            • DRINK INFUSED WATERS! 
              • Infused water offers more vitamins and minerals than just pure water.
              • Cut up your favorite fruit, vegetables, and/or different herbs and place into your water!
              • See below for a simple, refreshing recipe.
            • MAKE SMOOTHIES
              • Choose fruits and vegetables high in water.
              • Add your favorite milk of choice (dairy, nut-milk, grain-milk)
              • Add in a splash of coconut water.
            • USE SPARKLING WATER!
              • Infuse with fruits, veggies, and herbs.
              • Top a glass of sparkling water with a splash of fresh squeezed juice.

            Swap sugar-sweetened beverages for water! 
            Along with increasing filtered water intake, reducing or eliminating beverages that contain added refined sugars will be a HUGE step forward towards optimal health. Most sugar-sweetened beverages do not offer any health boosting nutrition, just empty calories found in refined sugar! Try to eliminate or significantly reduce the following beverages during this challenge and hopefully thereafter.
            • Sodas and other “soda-like” beverages
            •  Monster, Red Bull, or other energy drinks
            • Syrup sweetened espresso drinks
            • Limit alcohol to 3 glasses per week
              • If drinking only opt for wine or beer to limit sugar intake
              • Keep alcohol with meals
            How to spot refined sugar on a beverage label
            Some other names for sugar include: cane sugar, cane syrup, dehydrated cane juice, evaporated cane juice, cane juice crystals, cane juice solids, high fructose corn syrup, glucose solids, maltose, dextrose


            What about diet beverages?
            Although the FDA has approved several types of non-caloric sweeteners, diet beverages are far from being an ideal method of hydration. Just recently a research study released in the journal Nature suggested that the consumption of non-caloric sweeteners directly impacts the gut bacteria of mice and humans. As you will find out in week 4 of this challenge, the health of our gut bacteria plays a vital role in the overall health of an individual. Although, they were only specifically studying saccharin (Sweet N’ Low), I would recommend avoiding all non-caloric sweeteners.

            Weekly Recipe Inspiration:


            Orange, Mint, and Basil Infused Water

            Infusing water with fruit and herbs can make water taste exiting and offer more nutritional benefits. For instance, oranges are rich in flavonoids (which are found directly under the peel) that have potent anti-inflammatory benefits and they are great source of immune boosting vitamin C! However, make sure to wash the fruit first before using it in the recipe.

            INGREDIENTS
            1 slice Cara Cara orange, cut in half
            1 slice Naval orange, cut in half
            1 sprig mint, rubbed
            1 sprig basil, rubbed
            Squeeze of fresh lemon or lime
            Fresh filtered water or unflavored sparkling water

            DIRECTIONS

            Add all the above ingredients into your favorite beverage container (mine is a glass mason jar with a straw) and lightly press down with a straw or spoon to release some of the juices. Also make sure to rub your basil and mint sprigs because this releases the essential oils from the leaves. Top off your glass with filtered water, or plain sparkling water. You can top off your glass multiple times if you like, the flavor just gets lighter each time.

            Note: You can alter this recipe any which way you like. Try cucumbers, basil, and, mint, or add some fresh ginger for extra spice.

            A New Year's Resolution Challenge

            A New Year and A New Resolution, or perhaps new RESOLUTIONS! It’s an exciting time of year…a chance to start anew with a blank slate. A chance to try to do better, be better, and live better. But what does that mean to you? Perhaps you want to read more books and watch less TV, or perhaps you want to start exercising more and eating healthier. Whatever it may be, it is a chance to reevaluate the previous year and what positive changes you would like to make for the future. Resolutions are very personal, some easier to speak about some more difficult, but each are valid in their own right. I for instance will challenge myself to a whole month free of sugar and alcohol. This means no chocolate and no red wine. Bummer, I know. However, I do know that once I start, I will feel so much better. Sadly, this means for all you readers that I will not be posting any sweet treat recipes for the next month :)

            If taking charge of your health is a New Year's resolution for you, then I have a treat coming your way. While on my break, I have put together a fabulous six week nutrition overhaul that will bring back the spring into your step and start your year off right whether your new to whole foods, or your just needing to hit the reset button to find your natural groove again.             WEEK 3: Choose WHOLE Fruits and Vegetables!

            This week will highlight the importance of eating whole fruits and vegetables, using current research to identify the health benefits of eating plenty of plants every day. A few superstar fruits and veggies will be identified to boost your plate.

            WEEK 4: Nourish your Microbiome!

            This week will highlight the importance of the relationship between your gut bacteria and your health. Interestingly you can alter your gut bacteria by eating a whole foods diet. Certain foods will be discussed that greatly benefit the growth of good bacteria.

            WEEK 5: Extinguish Inflammation!

            This week will highlight the benefits of eating anti-inflammatory foods that reduce inflammation and support detoxification. You will learn a few tips and tricks to keep your cooking healthy for you and your family.

            WEEK 6: Rejuvenate your Lifestyle!

            This week will highlight the importance of reducing stress, engaging in enjoyable movement, and sleeping well. Focusing forward on creating a balanced lifestyle and reducing stress is vital to overall health and longevity.


            Before the challenge begins on January 5th you should…..
            • Prepare yourself: Let family members and close friends know what your plans are. Hopefully they will help support and motivate you along your way.
            • Clean your house before you start: Having a nice place to start your nutrition overhaul will help get you in the right mind set from the get go. 
            • Clean out your refrigerator: Get rid of any old food, sauces, etc that clutter your fridge and do not support you on this journey. You know what they are, just throw them out.
            • Pick your incentive: Select something that you will reward yourself with when you have successfully completed the 6-week challenge. For example, new running shoes or a dance class. 
            • Get excited!!! Subscribe to my email list to make sure you don't miss a weekly challenge!

            A challenge is called a challenge because it challenges you to do something you might otherwise choose not to. And more often than not, it is much harder to choose things that will enhance our health and support our long-term health goals, than those that do not.             Healthy Cashew Coconut Dipping Cookies


            Tis the season to bake cookies! Truth be told, I am not much of a cookie person. My husband on the other hand is the cookie monster, able to eat 4-5 cookies a day and be happy as a clam. I do, however, have a soft spot for cookies that I can dip into a cup of afternoon tea or coffee. A sweet little pick me up to carry me through to dinner on a crisp and sunny winter day. A day just like today,where the sun warms my cheeks and the cool air energizes me with every deep breath. The kind of day where a long brisk walk should end with a cozy cup of tea and a homemade cookie. And because it is the season to bake holiday cookies, and because my husband would be oh so happy, I decided to create a vegan and gluten-free dipping cookie made with wholesome ingredients....they gotta be healthy, right? It took me two tries, but now they are perfect. A crunchy, nutty and delicious dipping cookie that can shine just like any ol’ traditional holiday treat! Maybe, I do like cookies after all J



            So what sorts of goodness will you find in these cookies? A good amount of cashews, shredded unsweetened coconut, coconut sugar and coconut oil, a wee bit of sweet sorghum flour, a splash of vanilla, and a sprinkle of cardamom…all roasted and toasted and dipped into delicious Theo dark chocolate! Of course you can choose whatever chocolate you want, milk chocolate, flavored chocolate, or even go with no chocolate. It's up to you!

With that I wish you a beautiful, sunny and crisp winter day, a long brisk walk, and a hot tea and cookie to come home to. 


            Cashew Coconut Dippers
            Makes about 2 dozen

            INGREDIENTS
            1 ½ cups whole raw cashews
            1 cup shredded coconut, unsweetened
            ½ cup coconut sugar
            ¼ teaspoon sea salt
            ¾ teaspoon ground cardamom 
            2 tablespoons psyllium husk powder
            ½ teaspoon baking soda
            ½ cup sweet sorghum flour (I used Bob's Red Mill)
            2 tablespoons coconut milk
            1 ½ teaspoons vanilla extract
            ¼ cup coconut oil, packed
            1 dark chocolate bar, chopped (I used Theo 70%)
            Optional: hemp seeds and extra shredded coconut for garnish

            DIRECTIONS

            Place the cashews and shredded coconut into a food processor and process until they resemble a fine mealy texture. Add the coconut sugar, sea salt, cardamom psyllium husk, baking soda, and sorghum flour. Pulse to combine. Add the coconut milk, the vanilla extract, and coconut oil. Process until the mixture begins to clump together and form a type of “dough”.

            Gather up the mixture and place onto a parchment sheet. Form the dough into the shape of a long rectangle to create dipper-like cookies. Here you can decide how long and wide you want your cookies to be. Keep in mind that they will expand a bit during baking. If you want circle cookies, just roll the dough into a log instead of a rectangle.

            Wrap up the rectangle with the remaining parchment paper and refrigerate for an hour. This step is crucial as it allows the psyllium husk to bind together the dough and it makes it easier to cut later on.

            Preheat the oven to 350 degrees Fahrenheit, and remove the cookie dough from the refrigerator. With a knife cut slices off of the rectangle that are about a ¼ of an inch thick. Place each slice onto a parchment lined baking sheet.

            Bake the cookies for about 10-12 minutes or until golden brown. Allow the cookies to cool on the baking sheet before moving them.

            Meanwhile, create a double boiler by heating a little bit of water over medium heat in small saucepan. Place the chocolate in a small bowl or glass, and place the dish in the heated water. Stir until the chocolate is completely melted.

            Remove the saucepan from the heat, leaving the bowl inside to keep the chocolate warm. Dunk the end of each cookie into the chocolate and place back onto a parchment lined sheet. Decorate each cookie with a sprinkle of hemp seeds or shredded coconut, and allow to cool. Store in an airtight container. 

            Serve with a cup of hot tea or coffee as an afternoon delight.
